Optional, if you have the time: follow-along warm-up 6 min · follow-along prep work 9 min · follow-along cooldown 5 min. Otherwise, just do the workout.
Pick a weight that you can actually do the exercise with for as long as possible. So if I pick a 32 right now for this task, I'm not going to make it. But if I pick the right weight, which is a 20 or 24, then I'm going to get close to what I want to achieve. So go lighter, but don't go too light.
★ Includes exercise summaries and coaching notes
Task 1 — Clean and Jerk
Total reps counted from start until the second switch. Keep going after the second switch but stop counting.
Task 3 — Full Snatch
Total reps counted from start until the second switch. Keep going after the second switch but stop counting.
Example
Task 1 — Clean and Jerk: 30 reps right side, switch, 28 reps left side = 58 reps total
Task 3 — Full Snatch: 86 reps right side, switch, reps left side = score stops at second switch

You need to look at what the goal is here, which is lasting, lasting for the full 10 minutes with one switch. So it's muscular endurance. The weight that you need to pick is also important, because you're going for endurance, you're not going for strength at this stage. Of course you're creating strength: if you're doing this for a long time and you've perfected the movements and you're increasing the weight and you're still doing your full 10 minutes, of course you have increased your strength.
Session flow
The full workout from start to finish — each colour shows effort level at that moment.
Which muscle groups this workout targets most.
Single arm clean and jerk and full snatch over ten minutes each place extreme demand on grip strength and forearm endurance. Grip is consistently the first limiting factor.
The jerk and full snatch both require full overhead lockout and fixation. Ten minutes of single arm overhead work per set demands significant shoulder endurance.
The clean and jerk and full snatch are total body movements involving the legs, hips, core, and upper body working together across both ten-minute sets.
The jerk's dip and drive and the snatch's hip and knee drive both recruit the glutes as primary power producers.
Stabilizing under a ten-minute single arm overhead load — jerk lockout and snatch fixation — demands sustained core bracing throughout both sets.
Two ten-minute single arm timed sets — clean and jerk and full snatch — are pure muscular endurance work. Delaying the switch and completing the full duration is the entire stimulus.
Heavy single arm clean and jerk over ten minutes builds strength-endurance through the legs, hips, and shoulder — especially if you choose a challenging weight.
Both the clean and jerk and full snatch are technical movements. Maintaining correct technique over a ten-minute single arm set under fatigue is a skill development stimulus.
Ten minutes of single arm work with a scored switch deadline is as much a mental challenge as a physical one. Staying on the bell when your grip is telling you to switch is the core demand.
The sustained effort across thirty minutes, including the active recovery, keeps heart rate elevated and delivers a cardiorespiratory training effect.
