Every movement in this workout, listed before you start. Tap any kettlebell exercise to see technique breakdowns and coaching cues — knowing what's coming helps you warm up the right patterns and train with more confidence.
See how effort is spread across each section — know when to push and when to recover.
Your first round is easy. Your second round you start feeling it. In your fourth round you go, whoa — you are going to feel it in your triceps, and the biggest killer is the push-ups. Through the first eight rounds the 90 seconds of mobility work is your active recovery; in the last four rounds there is no active recovery in between, and that part is very tough.
Session flow
The full workout from start to finish — each colour shows effort level at that moment.
Which muscle groups this workout targets most.
The bent-over row is a primary lat movement — slow tempo under load maximizes lat recruitment.
Maximum push-ups for 30 seconds per round drive significant pectoral volume.
Elbow extension is demanded by both the row lockout and the push-up, making the triceps the most fatigued muscle group in BOSS.
Rear deltoids are loaded in the rows; anterior deltoids and medial deltoids stabilize and work during push-ups.
Plank position maintenance during push-ups and the bent-over row stance require sustained core tension throughout the workout.
Holding a heavy single kettlebell through 12 rounds of slow rows taxes grip endurance considerably.
Heavy bent-over rows at a 10-second tempo across 12 rounds build significant single-arm pulling strength and lat development.
The prescribed 5-seconds-up / 5-seconds-down row tempo is pure TUT training, maximizing hypertrophic stimulus on the lats, rear delts, and triceps.
Maximum push-ups repeated across 12 rounds with no rest between reps demands high muscular endurance in the chest, shoulders, and triceps.
The combination of slow heavy rows and high-rep push-up sets creates the ideal stimulus for upper body hypertrophy.
Eight rounds of 90-second structured mobility work — ankle and hip flow plus Jefferson curl and chest-opening sequences — maintains and develops range of motion throughout the workout.
