Workout as written — 4 rounds of 6 tasks with a single light to medium kettlebell.
We're working with a single kettlebell, light weight, light to medium. You don't need to go heavy with this. Don't forget the prep work, because that's where you're going to find out what weight to work with. I'm going for the 12 and probably sticking to it for everything today, just focusing on full control and range. The weight isn't the most important thing here; control, stability and all that is much more important.

Every movement in this workout, listed before you start. Tap any kettlebell exercise to see technique breakdowns and coaching cues — knowing what's coming helps you warm up the right patterns and train with more confidence.
See how effort is spread across each section — know when to push and when to recover.
This is not about heavy weight. This is about range, ensuring control — slow, low reps, light weight, and working on range. Those light weights do become quite heavy under load when you're actually concentrating on mind-muscle connection. We have really worked every muscle here because we focused on control and we focused on range, and I guarantee you we're going to feel it tomorrow.
Session flow
The full workout from start to finish — each colour shows effort level at that moment.
Which muscle groups this workout targets most.
Overhead squat, rear press, and kneeling fly all place significant demands on shoulder stability, scapular control, and rotator cuff strength throughout the workout.
Each task combines multiple joints — the kneeling curl to runner's lunge and short fly, and the goblet Cossack, both demand coordinated full-body control.
The runner's lunge position and kneeling hip extension specifically target hip flexor length and active range — four rounds of sustained work in these positions.
The rear press is specifically designed to build strength around the scapula — squeezing the shoulder blades together and back in a demanding overhead position.
Kneeling hip extension and goblet Cossack both require hip extension force production and glute engagement through full range.
Six tasks specifically target end-range joint positions — overhead squat, Cossack, rear press, and downward dog flow all demand active mobility through full ranges.
The runner's lunge with short fly, downward dog to child's pose, and kneeling hip extension progressively lengthen hip flexors, hamstrings, and thoracic tissues.
The rear press, kneeling curl sequence, and overhead squat all require precise joint positioning and mind-muscle connection — technique is the primary challenge throughout.
Performing four rounds of six tasks under load builds genuine strength in positions and ranges that standard strength work neglects.
Overhead squat, rear press, and kneeling hip extension all demand constant core stability and anti-rotation control to maintain safe joint positions.
